Lever 1: load

The weight on the bar. Increase it in small, sustainable jumps — 2.5kg on a compound lift, less on isolation work. The mistake is treating this as the only lever, because linear weight increases run out fast once you are past beginner stage.

Lever 2: reps

More reps at the same weight before you add load. Nine reps where you managed eight last week is progress, recorded, even though the bar has not changed. Most weeks, this is what progress honestly looks like.

Lever 3: volume

Total sets times reps times weight across the week, not per session. An extra set on a lift you can recover from adds real work without adding weight or reps.

Lever 4: frequency

Training a muscle group more often at the same weekly volume. Three sessions of six sets generally beats one session of eighteen, because quality falls off badly late in a long session.

Rotate the levers, do not max one

Push one lever for a block, then switch. Adding weight every single week is the fastest route to a stall and a sore joint — and it is what most people mean when they say progressive overload, which is exactly why they stop progressing.

If you are not writing the numbers down, none of this exists. You cannot beat last week if you cannot remember it. A free logging app or a plain spreadsheet both work; the one you actually open wins.

Deloads are part of overload, not a break from it

Fatigue builds faster than it shows. Lifts can still go up while joints, sleep and your nervous system quietly fall behind, and skipping a deload is borrowing recovery you repay later as a stalled month or an injury.

Roughly every 4–6 weeks of hard training, take one. Volume deload: same weights, about half the sets — when joints are the issue but strength feels fine. Intensity deload: around 60% of working weight, keep the reps moving — when you are generally cooked. A deload is a week of doing less on purpose, not a week off completely.

What is progressive overload?

Giving a muscle progressively more work over time. Four levers do it: load (weight), reps, volume (the weekly total) and frequency (how often you train it).

How often should I add weight?

Whenever you can complete your target reps with good form, and no more often than that. For an intermediate lifter that might be once a month on a given lift, with reps and volume carrying the progress in between.

Why have my lifts stopped going up?

Usually because load is the only lever being pushed, or because a deload is overdue. Rotate to reps or volume, and deload if it has been six weeks or more.

How often should I deload?

Every 4-6 weeks of hard training, stretching to 6-8 if recovery markers look fine. Sooner if your resting heart rate is creeping up, sleep is worsening, or a lift has stalled two sessions running.

Do I need to track my workouts?

Yes. Overload is defined by beating a previous number, so without a record you are guessing rather than progressing.
