What skinny fat actually means
There is no medical definition, but everyone recognises it: clothes on, you look slim. Clothes off, there is no shape to anything. Your BMI is normal. Your body fat percentage is not.
It happens because bodyweight tells you nothing about what the weight is made of. Two people at 75kg can carry a 15kg difference in muscle. The scales cannot see that and neither can BMI, which is why both are close to useless here. Our body fat calculator is a better starting point than either.
Why dieting made it worse
Most people who end up skinny fat got there by dieting without lifting. You cut calories, the weight comes off, and roughly a quarter of it is muscle. You are lighter with a slightly worse ratio than when you started.
Do that two or three times — a fortnight of eating almost nothing before a holiday, then back to normal — and you have quietly traded muscle for fat at the same bodyweight. Nothing about your appearance improves, so you diet harder, and the cycle tightens.
The fix is recomposition, not another diet
Recomposition means losing fat and building muscle at the same time. It is slower than a crash diet and it is the only thing that changes how you look at a given weight.
Four things do it, in order of how much they matter:
- Lift weights 3-4 times a week — the single biggest lever. Without it you are just getting smaller.
- Eat 1.6-2.2g of protein per kg — the material muscle is built from. Most skinny-fat people are eating half of this.
- Eat around maintenance, not a crash deficit — you need fuel to build anything.
- Give it months, not weeks — muscle does not arrive on a diet timeline.
Expect the scale to lie to you
This is where most people quit. Twelve weeks of doing everything right can move the scales by two kilos while your waist drops four centimetres and your arms fill your sleeves. If the scale is your only measure, that reads as failure.
Use three measures instead: waist at the navel every fortnight, the same two photos in the same light every month, and whether the weights are going up. Weight is the least useful of the four.
How long it takes
Visible change in three months, a different physique in a year, if you train consistently and eat enough protein. Anyone selling you a six-week skinny-fat fix is selling a crash diet, which is what caused it.

What does skinny fat mean?
A normal bodyweight with relatively low muscle mass and relatively high body fat. You look slim dressed and soft undressed, and your BMI reads normal because BMI cannot tell muscle from fat.
Should I bulk or cut if I'm skinny fat?
Usually neither, at first. Eat at roughly maintenance calories with high protein and start lifting properly — that recomposition phase is what changes your shape. If your body fat is quite high, a modest deficit while lifting works too. Aggressive cutting is the one option that reliably makes skinny fat worse.
Can you build muscle and lose fat at the same time?
Yes, especially when you are new to lifting or carrying extra fat. It is slower than doing either alone, but it is the whole point of recomposition.
Is cardio bad if I'm skinny fat?
No, but it is not the fix. Walking is excellent for the deficit and your health. Replacing lifting with cardio is how many people got skinny fat in the first place.
How do I know if I'm skinny fat or just untrained?
It is the same thing in practice. Both are solved by lifting weights and eating enough protein.
